🍝 Eat all the pasta you want
In one study (King 2022), a group of men were given either 20 grams of whey protein or flavored water (the placebo) at 4:40 PM. Exactly 20 minutes later, they were led to a pasta buffet and told to eat what they wanted.
The healthy-weight men who’d had the small protein shake ate 193 fewer calories than the placebo group. And the overweight men who’d had the shake ate 216 fewer calories.
Of course, the whey protein itself contained calories, but subtract those and they were still in a 125-148 calorie net deficit. And importantly, the researchers found no evidence of compensatory eating. In other words, they didn’t eat more later just because they had smaller pasta dinners.
We could extrapolate and say that if you used the pre-meal protein strategy just twice a day, say before lunch and dinner, you’d drop roughly 275 calories daily or around 2000 weekly. You wouldn’t get ripped overnight, but you’d steadily lose fat without being hungry.
🔬 How does it work?
The effect goes beyond just protein taking up space on the stomach. This “protein appetizer” is doing more than that. Protein before the meal gets several satiety/metabolic processes started before the main food arrives.
Whey stimulates gut hormones including GLP-1, slows gastric emptying, affects insulin/glucose responses, and increases satiety. For example, just 10 grams of whey 15 minutes before a meal increased GLP-1 exposure by 66% in one randomized crossover trial.
You’re also replacing calories from carbs and fats with more thermogenic protein: your body burns more calories just processing it.
✅ Advanced pre-meal protein strategy
Most of the studies focus on whey protein because it’s superior to plant proteins. But researchers tend to forget about the other powerhouse dairy protein: casein.
Whey is good for quickly stimulating your natural GLP-1 production, which keeps you full. But it doesn’t last long. Casein, particularly micellar casein, processes slower and sustains satiety and amino-acid release. It’s also the most anti-catabolic protein, meaning it prevents muscle loss during diets.
Whey gives you the fast hit. Micellar casein gives you staying power.
Ideally, you want both protein sources when using this strategy. With a protein containing both whey isolate and micellar casein. Adding one heaping tablespoon typically contains 21 grams of total protein.
To get the benefits shown in the study, have one scoop about 20 minutes before your biggest meal of the day, which is dinner for most people. You’ll almost unconsciously eat less and bump up your protein intake.
